Strength Training for Beginners: The Complete 12-Week Starter Guide

Why strength training is non-negotiable

After 30, adults lose 3–8% of muscle mass per decade. Strength training is the single most effective countermeasure, and it improves bone density, insulin sensitivity, and mood along the way.

Weeks 1–4: Learn the patterns

Master five movements with bodyweight or light dumbbells: squat, hinge, push, pull, and carry. Two sessions weekly, 2 sets of 10–12 reps each.

Weeks 5–8: Add load

Move to 3 sets and increase weight when you can complete all reps with two reps "left in the tank."

Weeks 9–12: Build volume

Three sessions weekly, alternating A/B workouts. Track your lifts, progressive overload is the entire game.
